Quick answer
Use an ab wheel for advanced core training by starting with proper setup and controlled movements, then progress through kneeling rollouts, incline rollouts, and standing rollouts.
Why the Ab Wheel Challenges Your Core Differently
Unlike crunches or planks, the ab wheel forces your entire core to stabilize your spine as you roll out and return. This dynamic movement recruits deep stabilizers and larger muscles like the lats and glutes, making it a true high-intensity tool for advanced trainees.
The trade-off is that poor form can strain your lower back. You must maintain a neutral spine and engage your abs throughout every rep. Progress gradually and stop if you feel sharp pain.
How to Perform Advanced Ab Wheel Exercises
- Step 1: Set up and warm up: Kneel on a padded surface with the ab wheel in front of you. Grip the handles firmly and place your shoulders directly over the wheel. Take a few deep breaths and brace your core as if you're about to be punched. A common mistake is starting with your hips too far back, which reduces core engagement. Keep your hips stacked over your knees.
- Step 2: Perform the kneeling rollout: Slowly roll the wheel forward while keeping your back flat and abs tight. Go only as far as you can without letting your hips sag or your lower back arch. Pause at the bottom, then use your core to pull the wheel back to the start. If you feel your lower back arching, you've rolled too far. Shorten your range of motion until you can maintain a neutral spine.
- Step 3: Progress to incline rollouts: Once you can complete 10–12 controlled kneeling rollouts, place your hands on a low bench or step and perform the same movement. The incline reduces the load on your core, allowing you to build strength safely before attempting standing rollouts. Don't rush to standing rollouts. Incline rollouts prepare your shoulders and lower back for the increased demand.
- Step 4: Try standing rollouts (advanced only): Stand with feet hip-width apart, hinge at your hips, and place the wheel on the floor. Roll forward while keeping your legs straight and core braced. Use your lats to control the descent, then pull back to standing by driving your hips forward. This move requires significant core and shoulder strength. If you can't return to standing without arching your back, go back to incline rollouts.
- Step 5: Add variety with angled rollouts: To target your obliques, roll the wheel out at a 45-degree angle to one side, then the other. Keep the same neutral spine and controlled tempo. Alternate sides each rep. Angled rollouts increase rotational demand. Start with a shorter range of motion to avoid twisting your lower back.
